Why do I wake up at 3am?

You fall asleep fine. Then somewhere between 3am and 5am, you are wide awake. It happens almost every night. Here is why it happens and what your thermostat has to do with it.

Short answer: your core body temperature reaches its lowest point between 3am and 5am. If your room is too cold at that moment — because it was set for the falling-asleep phase hours earlier — the temperature mismatch can trigger a wake-up. A room that warms slightly in the second half of the night reduces this.

What happens at 3am inside your body

Your core body temperature follows a 24-hour cycle. It peaks in the late afternoon, drops as you fall asleep, and reaches its lowest point — called the nadir — between roughly 3am and 5am. After the nadir, it starts climbing again toward morning.

This temperature drop is a feature, not a bug. Cooling signals your brain to produce melatonin and shift into deeper sleep. The problem comes at the bottom of the curve: if the room is cold enough to amplify the nadir, your body can interpret the combined cooling as a stress signal. Cortisol ticks up. You wake.

Why your thermostat makes it worse

Most people who care about sleep temperature set the thermostat to something like 65°F at bedtime. That helps you fall asleep — the cool room supports the natural core temperature drop. But 65°F at 11pm and 65°F at 4am are two very different things for your body:

  • At 11pm, your core temp is around 98.2°F and dropping. A 65°F room helps the drop along.
  • At 4am, your core temp has fallen to around 96.5°F. A 65°F room adds to the cold stress instead of supporting the gentle rise your body is trying to make.

The room that helped you fall asleep is now the room that wakes you up.

The fix: a room that follows the curve

Instead of one temperature all night, program your thermostat in four phases:

  1. Pre-sleep (bedtime): ~68°F. Cool enough to support the initial core temp drop without making the bed feel cold.
  2. Early night (deep sleep): ~66°F. Your deepest sleep happens in the first 90 minutes. A cooler room supports this.
  3. Late night (3–5am window): ~68°F. This is the critical change. As your core temperature bottoms out, a slightly warmer room prevents the cold-stress wake-up.
  4. Pre-wake (before your alarm): ~70°F. The gentle warming aligns with your rising cortisol and makes getting up less jarring.

Other reasons you wake up at 3am

Temperature is not the only factor. Other common causes:

  • Alcohol. A drink in the evening helps you fall asleep but fragments sleep in the second half of the night as your body metabolizes it. The 3–4am window is when this hits hardest.
  • Stress and anxiety. Cortisol naturally starts rising after the core temperature nadir. If your baseline cortisol is elevated from stress, the pre-dawn rise can push past the threshold that wakes you.
  • Blood sugar. A blood sugar dip in the early hours can trigger an adrenaline response that wakes you. A small protein-containing snack before bed can help.
  • Light. Even small amounts of light — a phone charging LED, a street light through thin curtains — can suppress melatonin at the point in the night when your melatonin levels are naturally declining.
  • Bathroom trips. Reducing fluids in the last 2 hours before bed helps. If you are waking to urinate multiple times per night, it is worth discussing with a doctor.

Is waking up at 3am normal?

Brief awakenings in the second half of the night are normal — most people have them and fall back asleep without remembering. It becomes a problem when you wake fully and cannot fall back asleep. Temperature is one of the most common and fixable contributing factors.

Should I keep my bedroom cold all night?

Cool for falling asleep, yes. But holding the room cold all night can work against you in the second half. A room that warms by 2–3°F between 3am and your alarm time supports the natural core temperature rise and prevents early wake-ups.

What temperature should I set my thermostat to at 3am?
